The Protein Intake Calculation Formula, Step by Step

Calculating your protein target takes three steps.

Step 1: Find Your Weight in kg

Stand on a scale. Use kilograms. If you only know your weight in pounds, divide by 2.2.

Step 2: Pick Your Factor

Your factor is a number based on how active you are and what you want to achieve.

The 0.83 g/kg baseline comes from the Indian Council of Medical Research and National Institute of Nutrition (ICMR-NIN 2020) Recommended Dietary Allowance for healthy Indian adults. The EAR (Estimated Average Requirement) is 0.66 g/kg.

The higher ranges for active individuals come from the International Society of Sports Nutrition position stand (Jager et al., 2017, PMID 28642676).

Step 3: Multiply

Daily protein target (grams) = body weight (kg) × factor

A 65 kg woman who exercises 3 times a week: 65 × 1.2 = 78g protein per day

A 80 kg man building muscle: 80 × 1.8 = 144g protein per day

The baseline column is the minimum to prevent deficiency in a healthy sedentary adult. It is not the target for someone who trains.

What Changes Your Protein Needs

Activity Level

The more you move, the more protein your body uses for muscle repair and energy. Sedentary adults need 0.83 to 1.0 g/kg. People who train 3 to 5 times a week need 1.0 to 1.4 g/kg. Athletes and people in intense training benefit from 1.4 to 2.0 g/kg. This range comes from the ISSN position stand (Jager et al., 2017).

Your Goal

If you are building muscle, protein intake needs to go up. Muscle is made of protein. To actually add new muscle tissue, most research supports 1.6 to 2.0 g/kg as an effective range. If you are losing fat and want to keep the muscle you have, the same range applies. Higher protein during a calorie deficit protects lean mass, which is why it is often the last thing to cut.

Age

Older adults need more protein than younger adults to get the same response. This is because aging muscle becomes less sensitive to protein signals. From around age 50 onwards, 1.0 to 1.2 g/kg is a more appropriate baseline. This helps slow muscle loss that naturally comes with age, known as sarcopenia.  (Bauer et al., JAMDA, 2013; PMID 23867520).

Pregnancy and Recovery

Protein needs rise during pregnancy, breastfeeding, and recovery from illness or surgery. These are situations where the body has higher than usual demand for building and repair. Follow your doctor or dietitian’s specific guidance here. Do not use general formulas for medical situations.

Diet Quality: The India-Specific Factor

This one matters a lot in the Indian context, and most generic protein guides miss it entirely.

India’s official ICMR-NIN 2020 recommendation includes a footnote. For people eating cereal-based diets with lower-quality protein, the requirement rises to around 1 g/kg per day. This is because cereals like rice and roti are lower in digestibility and amino acid completeness compared to animal protein. If your diet is mostly roti, rice, and some dal with minimal dairy or eggs, you need to aim at the higher end of the baseline range.

ICMR-NIN also recommends that at least 66 percent of your daily protein come from quality sources: pulses, dairy, nuts, and eggs. Not just cereals. A vegetarian diet built around dal, paneer, curd, and legumes meets this target more easily than one built around rice and roti with a small side of dal.

Are You Actually Hitting Your Target And Getting Protein As Per Your Needs?

Most Indians are not. According to the Nutritional Intake in India report (NSO Report No. 594, 2025), data shows that Indian diets derive close to 60 percent of their protein from cereals, which are lower in both digestibility and amino acid quality. Even when total gram intake looks adequate on paper, the quality means the body cannot use as much of it.

The practical result: many people eating what they think is a protein-adequate diet are actually falling short in terms of usable protein.

Three practical ways to improve protein quality in an Indian vegetarian diet:

  1. Combine cereals with legumes at the same meal. Rice and dal, roti and chana, idli and sambar. The amino acid profiles complement each other.
  2. Add dairy to your main meals. Curd, paneer, or a glass of milk alongside your food increases quality and total protein.
  3. Use nuts and seeds as snacks rather than fried foods. Pumpkin seeds, peanuts, and walnuts all contribute quality protein.

How to Close the Gap In Your Protein Needs: Food First, Then Supplements

Once you know your daily target, the next question is how to hit it.

Start with food. Most people can add 20 to 40 grams of protein per day by adjusting what is already in their kitchen:

  • Two eggs at breakfast: 12 to 14g
  • 100g paneer at lunch: 18 to 20g
  • One cup cooked dal at dinner: 8 to 9g
  • 100g curd as a snack: 3 to 4g

That is roughly 40 to 47 grams of additional protein from simple additions to a standard Indian meal plan.

For people training seriously, or anyone who finds it difficult to hit their target from whole foods alone, a protein supplement is a practical option. Whey protein is the most studied form and absorbs quickly, making it useful after training. It is not a replacement for food. It is a gap-filler.
